Tomorrow I start interval training properly (as properly as I can manage it anyway). I am going to aim for 1.5km @ 14kph which is not amazingly quick, but quick enough to work me hard given my current shape. I will then rest for a minute and smash in 1km on the rowing machine - looking for a sub 4 minute time at full resistance. Then back to the runner for another 1km at 14kph and then another 1km on the rower. Then it is off to the mat area for sit up, push ups and squats.
Any of your health gurus give me any idea if this will be good for fat burning which is what I am looking for at the moment

The point of interval training is to train the energy systems of the body for recovery and to allow accumulated periods of extremely high intensity work greater than a sustained effort. Additionally, the whole thing about "fat burning HR zones" is a myth. If you want to lose weight, the absolutely best, most effective, fastest way is to be at a calorie deficit. You do that by burning the most calories, and high intensity cardio is the best way. If you're worried about losing muscle, keep doing your lifts 2-3x a week with 2-5rm weights, you'll be able to keep most of your strength as long as you keep lifting for strength.

Fat burning heartrate zones are definitely not a myth. There are hundreds of studies that show it, and the most recent I can remember concluded out of 36 subjects that maximal fat oxidation occurs between 50% and 60% V02max. The percentage allowed for individual variations in physiology.
The very fact that the body has three sources of potential energy, as well as gluconeogenesis proves pretty conclusively that there are optimal rates for burning fat.

That you can directly utilize lipids as fuel is not a myth. That it's the fastest, or best way, to lose weight, is the myth.
There's a lot of science that says you're wrong. I dare say there's a lot of science that says you're right, too, but common sense says it's possible to optimise fat oxidation.
Perhaps it's different for people carrying extreme mass; an extra physiological imperative.
When I was dieting, anything too harsh on my heartrate stripped muscle right off me. I diet in ketosis, and if I did anything more than walk for my cardio, my strength and size would decrease rapidly. Fat loss increased at about the same rate.
I'm not claiming that as my science, just an anecdotal viewpoint. For me personally, and a lot of bodybuilders, high intensity cardio is a quick route to muscle wastage. There are also plenty of studies that support a 50-60% v02max as optimal for fat loss and anti-catabolism of muscle tissue and prevention of cortisol increase.

Well, if you diet in Ketosis, are you also at a calorie deficit? How much of a deficit a day, 500, 1000? If you're not at anything crazy (-1000 kcal) and you're still doing low rep heavy weight work a few times a week, you really shouldn't lose much muscle at all.
